30-Day Challenge: Home Workout Routine for Beginners

The Golden Rule of the Challenge: Consistency Over Intensity
Science says it takes at least 21 days to form a habit. During these 30 days, your only goal is to NOT FAIL. It doesn't matter if you do fewer reps one day; the important thing is to show up and perform.
To achieve this at home, we'll work with bodyweight exercises. They are safe, effective, and scalable.
30-Day Challenge Structure
We won't train 7 days a week; your body needs rest for muscle growth. We'll follow this weekly structure for 4 weeks:
- Monday: Upper Body (Push)
- Tuesday: Lower Body and Core
- Wednesday: Active Rest (Walking, stretching)
- Thursday: Upper Body (Pull)
- Friday: Full Body
- Saturday and Sunday: Full Recovery
The Exercises and Your Action Plan
Below, we detail the key movements for each day. This is where you'll make the difference between giving up in the first week and reaching day 30 feeling invincible.
Monday: Upper Body (Push Strength)
We'll focus on chest, shoulders, and triceps.
- Push-ups (3 sets of 8-12 reps): If you can't do full push-ups, rest on your knees.
💡 The beginner's problem: Placing your hands flat on the floor often causes severe wrist pain within a few days.- Chair dips (3 sets of 10 reps): Place your hands on a sturdy chair, extend your legs (or bend them to make it easier), and lower your body by bending your elbows.

- Plank shoulder taps (3 sets of 16 taps): From a push-up position, touch your left shoulder with your right hand and vice versa, keeping your core tight.

Tuesday: Lower Body and Core (Steel Legs)
- Classic squats (4 sets of 15 reps): Lower as if you're sitting in a chair, keeping your back straight.

- Alternating lunges (3 sets of 10 reps per leg): Step forward and lower your hips until both knees form a 90-degree angle.

- Plank (3 sets of 30-45 seconds).

Thursday: Upper Body (Pull Strength)
We'll work on the back and biceps, crucial for good posture.
- Inverted rows under a table (3 sets of 8 reps): Lie under a sturdy table, grip the edge, and pull your chest up.

- Pull-ups (The ultimate goal): We know doing a strict pull-up on day one is almost impossible for a beginner.

- Superman (3 sets of 15 reps): Lying face down, lift your arms and legs off the ground simultaneously and squeeze your lower back.

Friday: Full Body (The big weekly finisher)
This day, we combine everything into a quick fat-burning circuit. Do these exercises consecutively, rest for 1 minute at the end, and repeat the circuit 4 times:
- 10 Push-ups (Use your wooden bars!)
- 15 Squats
- 10 Rows or assisted Pull-ups
- 30 Seconds Plank
